I’ve worked so long and so hard and listened to each and every one of your requests regarding gaining your ultimate dream body, and I couldn't be more excited about what I’m sharing with you. But before we get into that, I thought it only appropriate to share a little bit about me, that some of you may already know, but, to all the new people joining me on this exciting adventure then here it is. So where does fitness fit into thiS, you ask? Well it’s pretty simple really, I like many other females struggled for a very long time with my body image and unfortunately it resulted in me having an eating disorder very early on in my teens. I can only thank God that instead of letting it take over my life, with the help of some amazing people and food being viewed as a friend and not an enemy, I then went on to meet and fall in love with THE GYM at eighteen. Seven years later here I am, wanting to share all that I know and have learnt with you guys, and ultimately, have you joining me on such an exciting experience of which can only be described as life changing. At my lightest (During my eating disorder), I was weighing in at 45Kg’s... My name is Nakita Johnson, I am in my mid twenties and originally from the beautiful tropical city of Durban, South Africa. I moved to the U.K many years ago with my immediate family and my life was completely changed. I may not have always enjoyed being away from ‘home’ but I am so grateful for all the opportunities that have come by simply being here. Thanks Mum & Dad, I know it couldn't have been the easiest decision in selling all that we had and leaving our all too loving family to make a better life for us here. I am what people call a Youtuber, a social influencer if you may, which ultimately means I get to share my love for Love, Life & My family on such a huge platform by merely vlogging my lifestyle. As you will notice all my books are Copyrighted, so I would appreciate if you would also show your support by not sharing them for free which could ultimately result in a penalty.Thanks again and Welcome to “NO EXCUSES”... 6 Day 1 Day 2 Day 3 Day 4 Day 5 Day 6 Day 7 Week 1 Cardio & Abs Glute Activation Rest Day Circuit Training 1 Quads & Calves Back & Biceps Rest Day Week 2 Circuit Hamstring Training 2 & Glutes Rest Day Cardio & Abs Glute Activation Arms Rest Day & Week 3 Shoulders Cardio Abs Rest Day Quads & Calves Back & Biceps Hamstring & Glutes Rest Day Glute Week 4 Activation Rest Day Circuit Training 1 Quads & Calves Cardio & Abs Rest Day Back & Biceps Please be sure to have a 10-15 minute warm up (on a cardio machine) and have thoroughly stretched before doing any of the following exercises. 7 CARDIO & ABS Vertical Toe Touches : 20 Reps - 20 Second Rest - 4 Sets To begin, you will have to have had your 15-20 minutes jogging on the Treadmill/Step machine which ultimately will have your heart racing and body warmed up. And please remember to thoroughly stretch before completing any exercise! Heel Touches : 40 Reps 30 Second Rest - 4 Sets • Lay down with your back on the ground and knees bent and pointed toward the ceiling. • With your arms by your sides and your shoulders slightly off the ground. • Using your abs, bring your right hand down to your right foot and then back up to your originalposition. • Then do the same with your left hand to your left foot • Alternate back and forth for 40 repetitions . Swiss Ball Crunch : 20 Reps - 15 Second Rest - 4 Sets • Lie back on the ball with feet shoulder-width apart on the floor. Your lower back should be supported by the ball. Place your hands behind your ears and tuck your chin. Curl your body up off the ball until you’re sitting up. • Repeat for the recommended amount of reps. 8 • To begin, lie down on the floor or an exercise mat with your back pressed against the floor. Your arms should be lying across your sides with the palms facing down. • Your legs should be touching each other. Slowly elevate your legs up in the air with a slight bend at the knees. Your feet should be parallel to the floor. • Move your arms so that they are fully extended at a 45 degree angle from the floor. This is the starting position. • While keeping your lower back pressed against the floor, slowly lift your torso and use your hands to try and touch your toes. • Slowly begin to lower your torso and arms back down to the starting position. Remember to keep your arms straight out pointing towards your toes. • Repeat for the recommended amount of repetitions. Leg Raises - 20 Reps - 20 Second Rest - 4 Sets • Lie on the floor and hold onto a bench or the legs of a heavy chair for support. Keep your legs straight and raise them up until they’re vertical. • Lower back down, but stop just short of the floor to keep tension on your abs before the next rep. 9 Mountain Climber - 20 Reps 15 Second Rest - 4 Sets GLUTE ACTIVATION You will need to have a 10-15 minute warm up on the cross trainer or bike to be fully warmed up and don’t forget to be well stretched before performing any of the exercises listed below. Low Sumo Squats - 20 Reps - 20 Second Rest - 5 Sets • By holding a light to medium weight medicine ball or weight with arms out stretched in front of you • Stand with your feet 4-6 inches wider than your shoulders, with your toes pointed out at a 45 degree angle. • While keeping your back straight, descend slowly by bending at the knees and hips as if you are sitting down (squatting). • Lower yourself until your quadriceps and hamstrings are parallel to the floor. • Return to the starting position by pressing upwards and extending your legs while maintaining an equal distribution of weight on your forefoot and heel. • Repeat for the prescribed number of repetitions • Get into pushup position on the floor. Drive one knee up to your chest, then quickly drive it back while you raise the opposite knee 10 • To finish you will go straight into interval training on the treadmill or cross trainer, where by you will be sprinting for 30 seconds and resting for 30 seconds, for a period of 10 mins, before stretching and being relieved that you pushed through on your first day of training! Tips: • Practice the squat without any weight to allow yourself to become comfortable with the movements. • Keep your head facing forward, your back straight and your feet flat on floor throughout the exericse. You should maintain equal weight distribution on your forefoot and heel during the lift • Remember - the lower you go, the better your activating your glutes. 11 Resisted Donkey Kickback: - 10 Reps (Each Leg) 20 Second Rest - 5 Sets Single Leg Glute Bridge - 15 Reps (Each Leg) 20 Second Rest - 3 Sets • Lay down with your back on the ground and knees bent and pointed toward the ceiling. • With your arms by your sides and your shoulders slightly off the ground. • Using your abs, bring your right hand down to your right foot and then back up to your original position. • Using a light resistance band and bring it around both wrists or under both hands. Wrap theband around your mid-foot and kick back with a slightly flexed leg focusing on making the glutes the prime mover. • (NOTE: If you or your gym do not have resistance bands then do not be alarmed, you can stilldo the exercise, just be prepared to push through and do MORE reps than stated above) Monster Walk: 20 Reps (10 to the Right & 10 to the Left) 30 Second Rest - 3 Sets • Then do the same with your left hand to your left foot • Alternate back and forth for 40 repetitions . Reverse Lunge with Rear Leg Raise: 15 Reps (Each Leg) 30 Second Rest - 3 Sets • Stand with your feet together. • Step back with your left foot and bend at both knees. • Make a 90 degree angle with both knees and then stand back up. • Using a heavy resistance band around your ankles (or above the knees) and maintaining thesquat position while stepping sideways. • Focus on forcing the hips back and initiating the side step with the hip/glutes, then control thesecond step by pushing weight into the hips. 12 • As soon as you stand back up lift your left leg back and up in the air until it is parallel to the floor. - Lower your left foot back to the ground and then squat back down. • Repeat this motion the specified number of repetitions and then change leg position.To finish, be sure to have a good stretch before you leave! 13 SHOULDERS Warm up before the warm up (I personally always start with cardio to get my body ready for the exercises I will be performing ) - Spend 15-20 mins on the treadmill or cross trainer and be sure to stretch prior to doing ANY exercise. Upright Rows: 12 Reps 30 Second Rest - 4 Sets (Medium Weight) Arm circles : Warm-Up 2-3 Sets of 5-10 Reps It’s always recommended/good idea to kick start your shoulder workout by properly warming up your muscles. I warm up by taking the 2kg weight plates and doing circles to the front and to the back with both arms. This gets your muscles warm, your blood flowing, and prepares your joints for what your about to put them through. Side Lateral Raises: Light Weights 12 Reps 30 Second Rest - 4 Sets • The main aim of this particular exercise is to simply bring the cable up close to your chin with the bar. • Make sure you are maintaining a straight back at all times while pulling the weight through your shoulders • And PLEASE avoid any bouncing from your knees, just keep in mind that this is a shoulder workout Bent Over Lat Raises: 12 Reps 30 Second Rest - 4 Sets (Light Weight) • Keeping your spine flat, bend your horse over until your chest is nearly parallel with the ground • For this exercise you will need to stand with a straight torso with the dumbbells by your side at arms length and the palms of your hands facing you. (Starting position) • While allowing your arms to hang down by your sides with your palms facing each other • DO NOT swing your arms when performing this exercise • Make sure your elbows are also slightly bent, before raising your arms to the side until the are parallel to the ground • Lift the dumbbells to your side with a slight bend to your elbows and your arms parallel to the floor • Proceed to lower the dumbbells back down slowly to the starting positions 14 • Hold for a second and then slowly return the weight back to your starting position 15 Front Plate Raise - 15 Reps (Each Arm) 30 Second Rest - 4 Sets (Light Weight) CIRCUIT TRAINING ROUTINE 1: HIIT (MY PERSONAL FAVOURITE) • Holding the weight plate flat in front of the body by your thighs • Raise the plate up to shoulder height, pause, slowly lower it back down to the starting position and repeat. You will need to do a 10-15 minute warm up on the treadmill or step machine to get your body pumped and heart ready for what can only be described as a routine that is going push you to your bodies limit, hence why it’s my favourite of all the exercise days! • After your warm up, have your stop watch ready (most mobile phones have this) as you will be repeating each exercise for 45 seconds each. • Jump squats • Burpees • High knees • Jumping Jacks • Lunge with bicep curl combo (medium weight) • Seated bent over side raises (medium weight) • Tricep dips After completing one full circuit, take a three to five minute break before repeating the circuit again two more times. • Do the exercises as fast as you can trying to keep up a high intensity throughout the circuit • Give yourself 15 seconds between each exercise to take a sip of water before moving onto the next exercise but DO NOT take any additional breaks 16 17 GLUTE/HAMSTRING CIRCUIT TRAINING ROUTINE 2: HIIT (AGAIN MY PERSONAL FAVOURITE) You will need to start off by warming up on the treadmill on a slight gradient for 10-15 minutes, sprinting for 30 seconds and resting for 30 seconds. • You will be repeating each exercise for 45 seconds at a time • Pick the weights for each exercise accordingly as you do not want the weights to be too heavy or too light as you will be doing a lot of reps within the 45 second time frame for each exercise • Tricep curls with dumbbells To begin you will need to warm up for 10-15 minutes on the bike with a light to medium resistance, and please be sure to be fully stretched before performing any of the following exercises. Romanian Deadlifts: (Heavy Weight) 10 Reps 30/40 Second Rest - 4 Sets TRY 10 WARM UP REPS TO GET USED TO DOING IT FIRST • Keep your back straight at all times! • You will need to keep your feet shoulder width apart with a slight bend to your knees - Your head should remain neutral and NOT looking at any mirrors • Deadlifts (make sure that you practice your form prior to adding weights to this exercise) • Bodyweight squats • Dumbbell lateral raise • Abdominal crunches Dumbbell Deadlifts: (Light/Medium Weight) 12-15 Reps 30 Second Rest - 4 Sets • Burpees Allow yourself 15 seconds between each exercise to drink some water and then move onto another. You will need to repeat the circuit three times while allowing yourself a three to five minute break between each completed circuit. • With a slight bend at your knees, Your backshould remain straight. • This is NOT a squat so don’t ever bend your knees completely 18 19 Hip thrusts: (Heavy Weight) 10 Reps 30 Second Rest - 5 Sets Kettlebell Swing: (Medium weight) 10 Reps 30 Second Rest - 5 Sets (This is a Great exercise to end with) • Make sure the Kettlebell you are using is one that you can confidently swing without it flying out of your hands for being too heavy • Place it between your feet of which should be shoulder width apart • Have your shoulder back and chest high • Squat down to grab the handle with both hands with your palms facing you Practice without a weight first to ensure your form is right • Laying flat on the ground, position the barbell across your hips (making sure it is comfortable) • Your feet should be shoulder width apart • You can then proceed to do 6 hip thrusts followed up by 4 slow hip thrusts with a 3-5 second pause at the top • (when you pause, be sure to SQUEEZE your butt cheeks) Leg Press : (Medium/Heavy weight) 10- 12 Reps 30 Second Rest - 5 Sets • Stand up with the kettlebell (keep your shoulders back and not leaning forward) • Now bend your knees slightly and push your butt our behind you, while putting your weight onto your heels as if your about to jump • In an explosive motion, swing the kettlebell up to the same level as your chest with your arms extended • Using the power of your legs rather than trying to pull up the kettlebell with your arms • When you reach that apex, ensure that you tense your core muscles and clench your behind. • Have your feet shoulder width apart • Then slowly bring down the weight as low down as you can towards your chest with a controlled tempo • This exercise should NOT be rushed, take your time 20 21 BACK & BICEPS To start you will need to have a 15 minute warm up on the treadmill or cross trainer, while also ensuring that you are well stretched before performing any of the exercises below. Alternating Plank Row: (Light Weight) 10-12 Reps (Each Arm) 3- 4 Sets • You should be facing the ground with your feet planted well on the ground in the plank position Bent Over Rows: (Heavy Weight) 10-12 Reps 30 Second Rest - 5 Sets • Your feet should be shoulder width apart with your back straight and your core tight • Your grip should be kept neutral • When you bring the weight up, you should be aiming to reach no higher than your waist Dumbbell One-Point Row - (Medium to Heavy Weight) 8-10 Reps (On Each Leg) 30 Second Rest - 2 Sets • Then proceed to bring the weight up to the side of your chest, keeping your back straight and holding the weight there for 3 seconds. Lateral Pull Down - (Heavy Weight) 10 Reps 30 Second Rest - 4 Sets This exercise works your back and core muscles while challenging your balance. If you find it too difficult, perform the row with your toes touching the floor. • Holding a medium to heavy dumbbell in each hand, balance your weight on your left foot, bending forward at the hips and raising your right leg so it forms a T with your torso and left leg. Your chest and right leg are parallel to the floor and your shoulders are facing to the floor. Like all exercises you will need to practice this to ensure it is performed correctly, especially because it is a heavy weight. • You will need to be leaning backwards slightly and squeezing every time you pull the weight down 22 • When you bring the weight down, the bar should be touching the top of your chest • Remaining balanced on your left leg, while holding the weights hanging below your shoulders with your arms straight • Pull the weights straight up to your sides, keeping your shoulders square to the floor, and squeeze your shoulder blades together. • Slowly lower weights to your starting position all while still being balanced on your one leg and repeat this for 8-10 reps before switching legs and repeating 8- 10 reps. 23 Lat Pullover - (Medium Weight) 15 Reps 30 Second Rest - 3 Sets ARMS To begin, you should spend 10-15 minutes warming up on the cross trainer, and ensuring you are well stretched out in order to be able to perform the following exercises properly. Tricep Dips: 12-15 Reps (30-40 Second Rest) 5 Sets • Using a bench for this exercise • Keep your heels to the ground and your toes up • Try to keep your elbows in at all times Over Head Tricep Extension: 12 Reps (Medium to Heavy Weight) 30 Second Rest - 5 Sets This is a full upper-body exercise that helps in toning your lats • Lie with your back on a bench or if you don’t have a bench, feel free to lay on the floor • Have your feet flat on the bench or on the floor, which ever is more comfortable for you. • Keep your knees bent and hold a weight in both hands over your chest, arms straight up • Lower the weight or weights straight back behind your head until your arms are in line with your torso and parallel to the floor. If you are not using a bench, lower your arms until the weights are just above but not touching the floor . 24 Keeping your arms straight, pull your arms to start position over your chest. As you reach your starting position, think about tightening your lat muscles, almost like a squeeze. • Stand upright with a straight back • Ensure that your elbows are close to your head not spread out • You will know this exercise is working when you feel the stretch in your triceps) • FORM IS KEY so like any other exercise be sure to practice with a lighter weight first until your are comfortable doing it 25 Dumbbell Bicep Curl: 12 Reps (Medium Weight) 30 Second Rest - 5 sets • Keep your core tight at all times to try and prevent your body from swinging • Keep your elbows close to your body when raising and lowering weight Alternating Shoulder Press - 12 Reps (Each Arm) 30 Second Rest - 4 Sets • Hold dumbbells by your ears with palms forward and feet shoulder-width apart. • Press the dumbbell up overhead with your left arm, keeping it slightly in front of your face. Incline Pull-Ups : 15 Reps 30 Second Rest - 5 Sets • Don’t lock your elbow, and use your abs to keep your body still. • Return to start, and then proceed to do the same with the right arm. • Lie on the bench keeping your body straight and slide back a few inches so your thighs can rest on the bench. • Grip the bar with an overhand grip, slightly wider than shoulder-width apart • Pull your body up until your chest meets the bar • Keeping your core tight and your body straight • You’ll ultimately be working your arms, shoulders, chest, and back, making this the perfect all-in-one upper-body exercise 26 27 QUADS & CALVES To start you will need to have a 15 minute warm up on the treadmill or cross trainer, while also ensuring that you are well stretched before performing any of the exercises below. Sumo Squat - 10 Reps (Heavy Weight) 30 Second Rest - 5 Sets • For this exercise your feet should be pointing out with a wider stance than the normal squat position Calf Raises - 15-20 Reps- Medium to Heavy Weight 30 Second Rest - 4 Sets • Find a small step or use a weight to stand on • Raising your heels a few inches above the edge of the step/weight so that you standing on your toes • Hold this stance for a moment • Before lowering your heels below the step/weight whereby you should feel a stretch in your calf muscles Dumbbell Step Up - 10 Reps (Each leg) Medium to Heavy Weight - 30 Second Rest - 4 Sets Dumbbell Lunges - 12 Reps (Each Leg) Medium to Heavy Weight - 30 Second Rest - 3 Sets • Stand up straight while holding a dumbbell in each hand • Ensure that your palms are facing the side of your legs • Place the right foot on the platform/bench. • Step on the platform by extending the hip and the knee of your right leg. • Ensure that your knees do NOT come over your toes • Always keep your back straight and your core tight • DO NOT lean forward while lunging 28 • Use the heel mainly to lift the rest of your body up and place the foot of the left leg on the platform/bench as well. • REMEMBER TO BREATHE! • Step down with the left leg • Return to the original standing position by placing the right foot next to the left foot in the initial position. 29 Leg Extension : 10-12 Reps Medium to Heavy Weight 30 Second Rest - 4 Sets FINAL THOUGHTS Final thoughts and Top tips These are exercises that have worked a charm for me over the years and I always refer back to this plan when I feel myself getting bored in the gym, so it may seem hard initially but by week two, the pain will be familiar and you will actually miss it when it disappears. But fear not, IT’S TOTALLY NORMAL! Be sure to Have some holistic baths with epsom salts to sooth any soreness, and trust me, if you don’t feel any pain, it probably means you’re either super human or you just aren’t working hard enough, so be sure to push through, YOU’VE GOT THIS GIRL! - DRINK ALOT OF WATER - the harder you train, the more likely it is that you can get dehydrated so even when you are not in the gym, carry a water bottle with you where ever you go and try to aim to drink at least 2.5-3.5 litres of water a day. It honestly does more than keeping you hydrated. It has done wonders for my skin, hair and nails from the moment I decided to drink more. • First choose your weight and sit on the machine with your legs under the pad • Your feet should be pointed forward with your hands holding the side bars. This will be your starting position. • Make sure that your legs form a 90-degree angle between the lower and upper leg. If the angle is less than 90-degrees then that means the knee is over the toes which in turn creates unnecessary stress at the knee joint, so be sure to adjust the machine accordingly or simply ask somebody to help you do so. • Proceed to extend your legs to the maximum as you exhale. - I am NOT a nutritionist, but what I can say helped me when I struggled in changing my diet to suit my gym regime, was having less oily foods, cutting out dairy and eating a hell of a lot more veggies along with a lot of protein which could be anything from nuts, to chicken and fish. - When it comes to working out, you should always assume the following; the easier something is–an exercise, workout, routine, etc.–the less effective it is, so therefore keep pushing! Again I am so grateful and proud of you guys for sharing this with me and honestly cannot wait to see/hear of your results, BECAUSE WE ARE ALL IN THIS TOGETHER.
